ADHD Sleep Hygiene for Adults: Why the Standard Advice Doesn't Work (And What Actually Does)

It's 1am. You're exhausted — bone-tired, can barely keep your eyes open exhausted. You lie down, close your eyes... and your brain decides now is the perfect time to remember something embarrassing you said in 2014, mentally rehearse tomorrow's difficult conversation, plan a business you'll never start, and catastrophize about everything you haven't done this week.
You've tried the sleep hygiene advice. No screens an hour before bed. Consistent bedtime. Chamomile tea. A weighted blanket. You still can't fall asleep before 2am, and by 7am your alarm is screaming at you and you've logged maybe five broken hours.
Here's what the sleep hygiene guides leave out: if you have ADHD, your brain's relationship with sleep is physiologically different. This isn't a habit problem. It's a neurology problem. And fixing it requires ADHD-specific strategies, not generic wellness advice recycled from a neurotypical template.
Why ADHD Brains Fight Sleep
Three distinct neurological mechanisms make sleep harder for ADHD adults — and standard advice addresses none of them.
Delayed sleep phase. Research consistently shows that ADHD is associated with a naturally delayed circadian rhythm — meaning your body clock is shifted 1–2 hours later than the average population. Your brain doesn't begin producing melatonin at 9 or 10pm the way neurotypical brains do. It starts closer to midnight, or later. So when someone tells you to be in bed by 10pm, you're not being lazy or undisciplined when you can't sleep. You're fighting your biology. The system that should be signaling "time to sleep" hasn't activated yet.
Dopamine crashes in the evening. ADHD is fundamentally a dopamine regulation disorder, and that dysregulation gets particularly pronounced at night. During the day, external demands — tasks, deadlines, stimulation, conversation — keep your dopamine system moving. At night, the stimulation drops off, and so does your dopamine. The result is a restless, uncomfortable flatness that makes stillness feel genuinely unbearable. Your brain starts seeking stimulation (one more episode, one more scroll, one more rabbit hole) not because you're addicted to your phone, but because stimulation is what it takes to feel okay. "No screens an hour before bed." This advice assumes that your brain will naturally quiet when you remove stimulation. For ADHD brains, removing screens often removes the only thing keeping dopamine levels stable enough to feel okay. You're not winding down — you're left with a restless, dysregulated nervous system and nothing to do with it. The problem was never the screen. The screen was a symptom of the underlying need for dopamine regulation.
"Go to bed at the same time every night." Excellent advice for neurotypical people. For ADHD adults with delayed sleep phase, going to bed at 10pm when your body clock says midnight means lying there awake for two hours — which, over time, trains your brain to associate your bed with wakefulness. Consistent sleep timing matters, but the target time needs to match your actual biology, not the societal average.
"Create a relaxing bedtime routine." Bubble bath. Herbal tea. Light reading. These are calming to neurotypical nervous systems. What ADHD brains need isn't soothing — it's a specific kind of body-engaged, low-stakes stimulation that meets the nervous system partway while gradually allowing it to taper. Building an ADHD-Specific Wind-Down System
The goal isn't to follow a neurotypical wind-down template. It's to engineer a sequence that works with your nervous system — meeting its dopamine and stimulation needs while allowing them to gradually taper into sleep readiness.
Start with a wind-down alarm, not just a bedtime alarm. Time blindness is one of the most consistent ADHD experiences, and it absolutely applies to bedtime. You'll look up from what you're doing and it's 1:30am. Set an alarm 60–90 minutes before your target sleep time that signals the start of wind-down — not the moment you should already be asleep. This single structural change makes more difference than almost anything else. Internal reminders don't work. External ones do. Do a brain dump before you lie down. Spend five minutes writing out everything circling in your head — tasks, worries, random memories, things you need to remember, conversations you need to have. Anchor your wake time, not just your bedtime. Consistent wake time is more powerful than consistent bedtime for regulating your circadian rhythm. For many ADHD adults, the specific obstacle between lying down and falling asleep is a brain that won't stop generating content — replays, plans, worries, random tangents. Here are strategies targeted specifically at that.
The parking lot technique. When an intrusive thought arrives — something you need to remember, a conversation you need to have, a worry about tomorrow — write it down immediately and tell yourself: "It's in the parking lot. It's safe. I don't have to hold it." This is different from a general brain dump because you're doing it in real time, as thoughts arise, rather than trying to clear them all out before bed. The act of writing externalizes the thought and reduces the urgency to keep mentally rehearsing it.
Structured narrative. Give your brain something to do that isn't your actual life. Some ADHD adults find that deliberately constructing a low-stakes imaginary scenario — a comfortable setting, no stakes, no unresolved tension — gives the narrative-generating part of the brain a channel to run on that naturally slows down as sleep approaches. It's essentially giving the brain a low-dopamine creative channel so it stops feeding on real-life material.
Proprioceptive input. Low-level physical input — running fingers along a textured surface, gentle rocking, a weighted blanket — provides enough proprioceptive stimulation to satisfy the body's input needs without activating the brain further. This isn't restlessness; it's intentional, repetitive input that can actually be calming. Many ADHD adults who "can't stop moving" at night aren't being disruptive to their own sleep — they're self-regulating. The problem is when that movement escalates rather than staying gentle and rhythmic.
Lower the stakes on sleep itself. One of the things that makes ADHD sleep worse is the anxiety that builds around not sleeping. The catastrophizing — "if I don't fall asleep in the next hour I'll be useless tomorrow" — creates arousal that makes sleep even harder. Medication Timing, Melatonin, and Light Therapy
A few evidence-backed adjustments that often make a significant difference and don't require changing your entire lifestyle:
Melatonin timing matters more than dose. Most people take melatonin too late and at too high a dose. For delayed sleep phase (which many ADHD adults have), low-dose melatonin — 0.5 to 1mg — taken 2 hours before your target sleep time is far more effective than 5–10mg right before bed. Morning light exposure. Getting bright light — ideally sunlight, or a light therapy box — within 30 minutes of waking is one of the most effective ways to anchor your circadian rhythm and shift your sleep phase earlier over time. It works through the same system as melatonin but from the other end: suppressing morning melatonin tells your body clock that "day" has started, which cascades into earlier melatonin release at night. Rule out a co-occurring sleep disorder. ADHD has elevated co-occurrence with sleep apnea, restless legs syndrome, and periodic limb movement disorder.
